I usually do some HIIT periodically but I'm old enough that I can't maintain a steady diet of it or my knees/ankles/etc. just start to break down,

But I like to do the same type of routine we did in HS sprint workouts. I usually do the following:

400M - hard run (not 100% but pushing fairly hard)
200M walk - normal pace / accentuate breathing for recovery
repeat above
300M - sprint 90% max sp
100M walk
repeat
200M - sprint 90% max sp
200M walk
repeat 2 X
100M - full 100% sprint
100M walk
repeat 3X

OK - so I'm 45 and now my heart is just about ready to explode (180-190bpm) and
I remember what it felt like to be 19 - just that I can't repeat this again for week instead of doing it again tomorrow - hahahahah.....
